As a guide, allow around 400g of whole fish weight per person. A whole fish yields on average 40 50% of flesh, depending on the species . This equates to 160 200g fish meat per person assuming a 40 50% flesh yield based on the weight of a whole fish.
So, calculating conservatively, for an 800g whole fish say, this yields 800g x 40% = 320g fish meat, minimum. Between two people this is at least 160g each good sized portions.

Making Breaded Fish From Frozen
I lightly oiled cod portions and put them on a heavy-duty baking sheet that can withstand a high temperature then baked at 450°F until nearly cooked through .
Meanwhile, I also baked some lightly seasoned, lightly oiled Panko crumbs until a toasty browned .
I then removed the fish from the oven and brushed the tops of the fillets lightly with a mixture of half dijon mustard and half milk, and then sprinkled the fillets with the toasted breadcrumbs.
The cod then went back into the oven until the fish registered 145F on an instant-read thermometer and was flaky in the middle.

How To Make Baked Fish With Tomatoes Step By Step Photos
Preheat the oven to 400ºF. Drain most of the liquid from a 15oz. can of fire roasted diced tomatoes. Combine the tomatoes in a bowl with 2 minced cloves of garlic, 2 Tbsp olive oil, 1/2 tsp dried oregano, 1/4 tsp salt, some freshly cracked pepper , and 1/2 Tbsp lemon juice. Stir until well combined.
Spread about 1/3 of the tomato mixture in the bottom of a baking dish that is big enough to fit your fish fillets in a single layer without overlapping.
These are the cod fillets I used, which are about 4oz. each. If youre using frozen fillets, make sure to thaw them completely first.
Place the fish fillets on top of the tomato mixture
Spoon the rest of the tomato mixture over the fish. It should cover the fish completely.
Bake the fish in the preheated oven for about 15 minutes, or until the internal temperature reaches 145ºF. The total baking time will vary depending on the size and thickness of your fish fillets. Garnish the fish with some chopped fresh parsley, if desired.

Sustainability labeling on seafood can be confusing, IMHO, but I feel better know that Im at least trying!
